Practical breakfast, lunch, dinner, and snack builds with protein counts — no supplements required, with vegetarian and vegan options for every meal.

A daily protein target only works if you can build real meals around it. These are practical, repeatable meal ideas — each with an approximate protein count — that you can mix, match, and scale to your own number. Every category includes a vegetarian and vegan option.

Protein counts are estimates based on typical portions; weigh your food for precision. To scale a meal up, add more of the protein source; to scale down, reduce the portion or drop a side.

Meal-building tips

  • • Lead with protein. Pick the protein source first, then build the meal around it — this makes hitting your target automatic.
  • • Double up at dinner. Cooking once? Make extra protein to repurpose for tomorrow's lunch.
  • • Keep emergency protein on hand. Greek yogurt, canned tuna, eggs, and a protein powder need no cooking and rescue a low-protein day.
  • • Boost, don't replace. Add a scoop of protein to oats, smoothies, or pancake batter rather than relying on shakes alone.
  • • Track loosely. For most people, hitting within 10 g of the daily target is plenty precise.
